Understanding Delayed Onset Muscle Soreness
Why soreness can appear after unfamiliar exercise, what it may feel like, and how to support your recovery without fearing normal movement.
You finish a new workout feeling accomplished. The next morning, you notice some stiffness. A day later, sitting down, climbing stairs, or lifting your arms feels much more difficult than you expected.
That delayed soreness may be delayed onset muscle soreness, commonly called DOMS. It often appears after exercise that is unfamiliar, more intense, or performed differently from what your body is used to.
DOMS can be uncomfortable, but it is usually temporary. Learning what it is—and how it differs from an injury—can help you respond with patience rather than panic.
The Quick Guide
DOMS usually develops gradually after exercise rather than during the activity itself. It may become most noticeable one to three days later and generally improves as the affected muscles recover. It is common after new or unusually demanding exercise, but it is not required for a productive workout.
What Is DOMS?
Delayed onset muscle soreness is a temporary combination of muscle soreness, tenderness, stiffness, and reduced comfort that may develop following strenuous or unfamiliar physical activity.
It often affects the specific muscles that were challenged during the activity. For example, a new lower-body workout may leave the thighs or glutes sore, while unfamiliar upper-body exercises may affect the arms, shoulders, or chest.
DOMS is different from the burning or fatigue you may feel during a difficult set of exercises. Its defining feature is that the soreness develops later.
A Typical DOMS Timeline
Individual experiences vary, but delayed soreness often follows a recognizable pattern.
Muscles are challenged
You may feel effort or fatigue, but DOMS has not fully developed.
Soreness begins
The exercised muscles may gradually start to feel tender or stiff.
Symptoms may peak
Soreness, stiffness, and reduced ease of movement may be most noticeable.
Symptoms improve
Normal movement usually becomes easier as the muscles recover.
What Types of Activity Commonly Cause DOMS?
DOMS can follow many activities, but it is especially common when your body is asked to manage a new or increased demand.
New Exercise
Starting resistance training, running, hiking, cycling, or another unfamiliar activity may challenge muscles in new ways.
Increased Intensity
Using more weight, moving faster, exercising longer, or adding more repetitions can increase the training demand.
Eccentric Muscle Actions
Activities that require muscles to control lengthening—such as lowering a weight or walking downhill—are frequently associated with DOMS.
Returning After a Break
An activity that once felt familiar may cause soreness when you return after illness, injury, travel, or time away.
Soreness tells you that your body experienced an unfamiliar demand. It does not automatically tell you that the workout was better—or that something is wrong.
Why Does DOMS Happen?
DOMS is associated with the body’s response to unfamiliar or demanding exercise, especially activity involving repeated eccentric muscle actions.
It was once commonly blamed on lactic acid remaining in the muscles. That explanation is outdated. Lactate produced during exercise does not remain in the muscles for days and is not the cause of delayed soreness.
The exact experience is complex and may involve exercise-related changes within muscle tissue, inflammation, connective tissue, altered sensitivity, and the nervous system’s interpretation of those changes.
What Does DOMS Feel Like?
DOMS may feel different from person to person, but common features include:
- A dull ache in muscles used during the activity.
- Tenderness when the muscle is pressed or contracted.
- Stiffness after rest or upon waking.
- Temporary reduction in comfortable range of motion.
- Feeling weaker or less coordinated than usual.
- Discomfort that develops gradually after exercise.
Symptoms should generally begin improving rather than becoming progressively more severe.
DOMS or an Injury?
DOMS and an injury can sometimes feel similar. The timing, location, severity, and way the symptoms began provide useful clues.
DOMS More Often
- Develops gradually after unfamiliar exercise.
- Affects muscles that were intentionally trained.
- Feels dull, tender, stiff, or achy.
- May affect similar areas on both sides.
- Improves over several days.
- Allows cautious movement despite discomfort.
An Injury May
- Begin suddenly during a specific movement or event.
- Cause sharp, tearing, or highly localized pain.
- Produce significant swelling or bruising.
- Cause instability, weakness, or loss of function.
- Worsen rather than gradually improve.
- Make normal use of the area difficult or impossible.
How to Support Recovery From DOMS
There is no instant cure, but several gentle strategies may help you remain comfortable while the soreness resolves.
Keep moving gently
Walking, easy mobility work, or light activity may temporarily reduce stiffness without placing another heavy demand on the sore muscles.
Reduce intensity
You do not necessarily need complete inactivity, but the sore muscles may benefit from avoiding another demanding session until movement feels more comfortable.
Prioritize sleep
Consistent sleep supports physical readiness, energy, and the broader recovery process.
Eat and hydrate normally
Balanced nutrition and appropriate hydration support overall health and recovery. There is no need to force excessive water or rely on a single “recovery” food.
Use comfort measures thoughtfully
Gentle warmth, cold, foam rolling, stretching, or massage may feel helpful, but none should be painfully aggressive.
Should You Work Out While Sore?
Mild soreness does not always require complete rest. You may be able to perform light movement, train a different muscle group, or reduce the intensity and complexity of your planned session.
Use extra caution when soreness changes your form, balance, coordination, or range of motion. Training heavily while movement is altered may place unnecessary stress on other tissues.
Rest or professional evaluation may be more appropriate when pain is severe, highly localized, accompanied by weakness or swelling, or prevents normal daily activity.
Can Stretching Prevent DOMS?
Stretching may help you feel less stiff or more comfortable, but it does not reliably prevent DOMS.
Avoid forcing a sore muscle into an intense stretch. Gentle, comfortable movement is usually more appropriate than trying to “stretch the soreness out.”
A gradual training progression is more useful than depending on a single pre-workout or post-workout technique.
Can Massage Help With DOMS?
Massage may temporarily reduce soreness or help some people feel more comfortable during recovery. It should not be presented as a way to instantly repair exercise-related tissue changes or restore full muscle performance.
A recovery-focused session should be adjusted to your current sensitivity. Extremely deep or painful pressure may feel overwhelming when the muscles are already sore.
Tell your massage therapist what activity you performed, when the soreness began, and whether you have swelling, bruising, weakness, or another concern.
Common DOMS Myths
Productive training does not require DOMS. Your body can gain strength, endurance, skill, and confidence without becoming intensely sore after every workout.
Lactate does not remain trapped in the muscles for several days. DOMS involves other exercise-related processes.
Gentle movement may help reduce stiffness. The appropriate amount depends on the severity of your symptoms and your ability to move safely.
Severe soreness may interfere with training and daily activity. A well-designed program balances challenge with recovery.
Evaluate your training by your progress, movement quality, consistency, energy, and ability to recover—not by how difficult it is to sit down the next day.
Can DOMS Be Prevented?
DOMS cannot always be prevented, especially when learning a new activity. However, gradual progression may reduce its severity.
- Begin new activities with manageable volume and intensity.
- Increase distance, resistance, or repetitions gradually.
- Allow recovery between demanding sessions.
- Practice unfamiliar movements before heavily loading them.
- Avoid treating severe soreness as the goal of exercise.
As your body becomes accustomed to a particular activity, the same workout may produce less soreness over time.

Your body may feel sore when it is adapting to a new demand. That does not mean you must push harder, stop moving completely, or punish the tissue with aggressive pressure.
The most useful response is usually measured: notice how the soreness behaves, move within a comfortable range, support your recovery, and seek help when the symptoms do not follow the pattern you would expect from ordinary post-exercise soreness.
Seek medical evaluation for severe or worsening pain, significant swelling or bruising, visible deformity, sudden weakness, numbness, loss of function, inability to bear weight, fever, chest pain, difficulty breathing, or dark brown or cola-colored urine after strenuous exercise. These symptoms should not be assumed to be ordinary DOMS.
